Also called protracted shoulders, or a slouched upper body

Rounded shoulders

Rounded shoulders are the shoulders rolling forward and inward from where they should sit. It is a tug of war your chest is winning: the muscles at the front are tight and strong from a life spent reaching forward, and the ones between your shoulder blades have stopped holding their end.

How to tell if you have it

  • Standing relaxed with your arms at your sides, the backs of your hands face forward rather than your thumbs.
  • Lying flat on your back on the floor, your shoulders do not rest down against it without effort.
  • The upper back between your shoulder blades aches by the end of a work day.
  • In a side-on photo, your upper back shows a visible forward curve.

Why it happens

  • Everything you do all day happens in front of you — typing, driving, phone, cooking. Nothing pulls the other way.
  • Chest and front-of-shoulder muscles shorten to match that position.
  • Rhomboids and mid-traps, the muscles that hold your shoulder blades back, get weak from doing nothing.
  • Bench-heavy gym programmes with no pulling work make the imbalance worse rather than better.

The exercises that address it

All bodyweight, all doable in the space beside a desk. Each one is in the app with a spoken instruction and a timer.

  1. 01

    Doorway Chest Stretch

Opens the chest muscles that are pulling your shoulders forward. Without this, the strengthening work fights against tissue that will not let go.

  2. 02

    Wall Angels

Trains shoulder mobility and mid-back strength together, against a wall that will not let you cheat by arching your back.

  3. 03

    Prone Y-T-W Raises

Strengthens the lower traps, mid traps and rotator cuff. The app's catalogue calls this one highly effective for rounded shoulders, and that matches the evidence.

  4. 04

    Shoulder Blade Squeeze

The simplest possible activation of the rhomboids and mid-traps. Doable at a desk, which means it actually gets done.

  5. 05

    Reverse Snow Angel

A prone scapular slide that builds control through the full range rather than at one point in it.

  6. 06

    Thoracic Rotation

Restores rotation to a mid-back that has been held still all day. Stiffness there forces the shoulders to compensate.

How long it takes

Chest tightness eases within two to three weeks. The mid-back strength that holds the new position takes six to eight weeks, because you are building endurance in muscles that have not worked in years.

When to see a clinician instead

Nothing on this page is a substitute for an assessment. Skip the exercises and book an appointment if any of this applies:

  • Shoulder pain that stops you sleeping on that side, or that limits how far you can lift your arm.
  • Numbness, tingling or weakness running down an arm.
  • A visible upper-back curve in a teenager that does not straighten when they lie down or extend backwards.

Questions

How do I check for rounded shoulders?
Stand relaxed and look down at your hands. If you see the backs of your hands rather than your thumbs, your shoulders are rotated forward. The floor test is the other quick one: lie flat on your back and notice whether your shoulders rest down or hover.
How long does it take to fix rounded shoulders?
Two to three weeks for the chest tightness to ease, six to eight weeks for the mid-back to be strong enough to hold the position without you thinking about it. Consistency matters far more than session length here.
Does stretching alone fix rounded shoulders?
No. Stretching the chest makes room, but if nothing holds the shoulders back, they return to where they were within hours. The strengthening work is what makes the change stick.
Can rounded shoulders cause neck pain?
Often, yes — indirectly. When your shoulders roll forward, your head tends to follow, and the neck ends up holding a heavier load than it should. This is why rounded shoulders and forward head posture usually turn up together and are best worked on together.
